Why Easy Running Makes You Faster
The adaptations that happen when you slow down, why your easy pace might not be easy enough, and how to find the real thing

Go slow to go fast.
It's the most repeated piece of advice in distance running and it's a wild oversimplification of what's actually going on. But it survives because the underlying point is right, and because one of the biggest mistakes experienced and beginner runners alike make is running their easy runs too hard.
It never feels like a mistake. Each run feels fine. Comfortably brisk, a bit of effort, nothing that leaves you wrecked. At the time it doesn't feel like much, but the cumulative effect adds up and can have a considerable impact on the rest of your training and your long-term development.
Easy running is (most likely, unless you are still changing nappies) the least glamorous thing in your week and one of the reasons some runners keep improving while others plateau. Here's what it actually does, why the sequence matters more than people realise, and how to find your easy.
What does easy running actually change? The science
The confusing thing about easy running is that the benefits are almost entirely invisible while you're doing it. You're not out of breath. Nothing hurts. It doesn't feel like training, and when you're fit it can feel almost like a meditation. But underneath, three main things are happening that a hard session can't produce as efficiently.
A bigger engine. Low-intensity running preferentially recruits type I muscle fibres, the slow-twitch ones you rely on for hours of steady work, and it drives mitochondrial biogenesis in exactly those fibres. Mitochondria are the power stations where oxygen and fuel become usable energy. Alongside them you build capillary density, the tiny vessels that deliver oxygen and carry waste away, and these increases show up most strongly in the same type I fibres. Better plumbing feeding more power stations. You also get more efficient at burning fat rather than carbohydrate, which spares the glycogen you'll need late in a race. It's one of the reasons aerobically strong runners can still be running at 35km while others are hunting for the wall.
A stronger pump. Sustained low-intensity work increases stroke volume, the amount of blood your heart moves per beat, which is why resting heart rate falls after a couple of months of consistent aerobic volume. Here's the part that matters most: as you run harder, heart rate climbs and keeps climbing, but stroke volume plateaus at around 60% of maximum heart rate. Running harder does not build a bigger pump. Past that point you're adding cost without adding the adaptation.
A tougher chassis. This one gets ignored and it might be the most important. Tendon, ligament, and bone remodel far more slowly than muscle because they have much poorer blood supply. Muscle adapts in weeks; tendon typically needs eight to twelve weeks of consistent loading before stiffness measurably changes. Easy running lets you accumulate the volume that drives structural adaptation with a lot less tissue damage, and there's always some damage. When runners get injured ramping up mileage, it's usually because the muscles arrived at the new capacity first and the connective tissue hadn't caught up.
Notice what these have in common. They're all capacity rather than sharpness, the size of the engine rather than how hard you can rev it. And they respond to time spent, which is why they need volume, which is why that volume has to be easy enough to sustain.
Why does the aerobic foundation have to come first?
Easy running isn't primarily about recovery. It's about building. That distinction is the one most runners miss.
Intense aerobic work produces gains quickly, which is why it's seductive. But those gains level off. Easy aerobic work improves you on a shallower curve that keeps going and going, and it's the foundation everything else sits on.
A bigger aerobic base does two things. It lets your body absorb, respond to and recover from higher-intensity work. And both the research and generations of training history suggest intense work returns more when it has been preceded by base building. Head into race-specific work without an adequate foundation and you set yourself up for a lower peak. The analogy coaches reach for is the obvious one: the wider the base, the higher the mountain.
Sequence matters. Lay the aerobic foundation first and then add intensity, and you get better performances and better physiological adaptations than doing it the other way around. Almost every recreational runner arrives without enough aerobic foundation, then stacks intensity on a base that isn't there.
Renato Canova, who has coached hundreds of elite marathoners, puts it bluntly: during the first five years of running, every athlete should continue to increase their aerobic volume. That's written for professionals, but the direction of travel applies to everyone.
Nobody is going to tell you how long your base phase should be, so go as long as you like. If you have no peak race in mind, just keep building. Once one appears in the diary, that's when race specificity starts to matter.
Why isn't your easy pace easy enough?
Almost every recreational runner runs their easy days too hard. Typically 15 to 30 seconds per kilometre, which sounds trivial and isn't.
Stephen Seiler's work on training intensity distribution found elite endurance athletes spend roughly 80% of their training at genuinely low intensity and 20% at genuinely high intensity. Among elites running higher volume, 90/10 is often closer to reality. A common pattern among recreational runners is the opposite: compressing everything toward the middle, spending most of the week around 80-87% of maximum heart rate.
That middle ground isn't inherently bad. A lot of it is threshold work, which is genuinely valuable when it's dosed deliberately. The problem is intention. Threshold running you planned, placed and accounted for is training. The same intensity arrived at by accident, because your easy run drifted upward, is just cost. It carries the same recovery price and the same knock-on into the rest of your week, without any of the benefit of having been put there on purpose.
So the question isn't whether the middle is good or bad. It's whether you chose it, and whether it's serving the bigger picture.
Drift there by default and the result is familiar. You improve for a couple of months, then stall, or you reach the peak of a smaller mountain. Your hard sessions feel flat because you carry fatigue into them. Your easy runs feel like work. Everything is fine and nothing is progressing, or worse, you increase the likelihood of injury. This is the pattern training load management is designed to catch, because the load is real even when no single session looks hard on paper.
Most runners now think of easy running as zone 2, and that's a reasonable shorthand. One caveat worth holding onto: zone 2 isn't automatically easy. The fitter and more aerobically developed you become, the more zone 2 starts to feel like genuine work, and the more the very bottom end becomes the real bedrock of your week. Regardless, the point is to run easy, whether that's zone 2 or backing down into zone 1.
Two frameworks get quoted constantly here. Phil Maffetone's MAF method caps aerobic heart rate at 180 minus your age, and the zone 2 conversation driven by Iñigo San Millán and popularised by Peter Attia argues that a specific low intensity produces the largest gains in mitochondrial function and fat oxidation. Both point at something real. Both are cruder than their adherents suggest, MAF especially, since 180 minus age was never derived from lab testing and maximum heart rate declines with age at a rate the formula handles poorly. Useful as signposts, not as prescriptions.
How do you find your easy pace?
Use several checks rather than one, because each fails in different conditions.
Anchor on a percentage of max heart rate. Keep easy running under roughly 75% of maximum heart rate, with most of it sitting nearer 70%. This is more robust than an age formula because it's calibrated to you. The limitation is that it depends on knowing your actual max rather than an estimate, and heart rate lags at the start of runs and drifts upward in heat, so treat it as a guardrail rather than a verdict.
Try the nose-breathing test. The upper limit of genuinely aerobic running is roughly the fastest pace you can hold breathing through your nose only. It's a surprisingly reliable ceiling and needs no equipment, though it's obviously no use with a head cold.
Use the talk test. You should be able to speak in full sentences, not gasped fragments. If you could hold a conversation but wouldn't want to sing, you're about right. This self-corrects for heat, altitude, sleep, and stress automatically.
Check perceived effort at 2-3 out of 10. Easy running should feel sustainable more or less indefinitely. The clearest version of this test is the one Zepho gives athletes: you should finish the session feeling better than when you started it.
These checks won't always agree, and the disagreement is information rather than a problem. You might find your nose-breathing ceiling sits in the low 150s while an age-based formula puts you under 140. When they diverge, take the lower number. On an easy day the more conservative figure is almost always the right one.
Some exceptions
Heat inflates heart rate and adds load your watch won't show. On a hot day your easy pace might be 30 to 45 seconds per kilometre slower at the same effort. You haven't lost fitness. Part of the effort is going into cooling you down instead of moving you forward.
Hills will push you over your ceiling within a few strides. If it's steep, it's fine to walk up. Nobody has ever lost fitness walking a hill on an easy day.
Bad days happen, and some easy runs just feel hard. Poor sleep, work stress, and the back end of a heavy week all raise heart rate at a given pace. Your HRV trend often flags this before you consciously notice. When effort and pace decouple, trust effort.
How much easy running, and what if you're short on time?
The honest answer is that it depends on your weak link, and everyone has one. Usually it's mechanical load, available time, or recoverability.
Sessions of 45 to 60 minutes are ideal outside your long run, but 15 to 20 minutes still counts, and everything counts. If mechanical load is your constraint, whether that's a niggle or a body that doesn't tolerate high mileage, supplement with cross-training. The aerobic stimulus doesn't care whether it came from running.
If time is the constraint, the next iteration is different. Rather than chasing easy volume you can't fit in, bring in safe higher aerobic work, steady running or marathon-pace efforts, which give you more aerobic return per minute. That comes with a trade-off, and it's worth being clear about it: the faster you go, the more recoverability you need and the longer you take to bounce back. Easy running is low risk. Steady is moderate. Consider the risk against the reward before you spend the time.
And the performance payoff? This is what all of it is for. A bigger aerobic base means you hold marathon pace deeper into a race before form goes. It means your threshold sits at a higher speed, so tempo work happens at a pace that used to be your limit. It means you recover between intervals faster, so the hard sessions themselves get better. And it means you can absorb more training without breaking, which over a season is the single biggest predictor of where you end up. The easy running doesn't show up on race day directly. It shows up as the reason everything else worked.
Where this gets difficult to manage alone
A heart rate ceiling is a blunt instrument. It doesn't know you slept badly, that it's 28 degrees, that yesterday took more out of you than planned, or that you're three weeks into a build carrying more fatigue than the calendar suggests. That's why it's worth working from a mix of feel, pace and heart rate, and staying flexible when the three disagree.
The runners who get this right make constant small adjustments: easing today's cap because recovery signals are down, holding volume rather than progressing because the last block bit harder than expected. That's the gap between a static plan and an adaptive one. A PDF can tell you to run easy. It can't tell you what easy means for you today.
